What's on the page
You can read it in about five minutes.
Read it once during the day, and by tonight you will know what to do before your brain has time to panic.
- The 2-minute check that tells you whether to stay in bed or get up, and the 20-minute rule behind it.
- What to do about the clock. Hint: stop looking at it, and here is where to put it.
- The dim corner. How to set up one spot in your home so getting up does not wake you all the way.
- 4 things that feel helpful at 3 AM and quietly keep you awake longer.
- The one-sentence reply for when your mind starts adding up tomorrow's problems.
Why the first 20 minutes decide the rest of the night
The longer you lie there frustrated, the more your brain learns that bed is a place for being awake and worried. Sleep specialists call the fix "stimulus control", and it is a core part of CBT for insomnia. The 3 AM Plan turns it into three moves you can follow, half asleep.
1. Notice, don't fight
Arguing with being awake wakes you up more. The plan gives you a calm first step instead of a wrestling match.
2. Reset, don't scroll
If you are still awake after about 20 minutes, you leave the bed. The plan lists what to do in that dim corner, and what to skip.
3. Return only when sleepy
Sleepy is different from tired. The plan shows you how to tell the two apart, so bed becomes a place for sleeping again.
Why I made this
I'm Joy Healey, and I run SleeplessZone.com.
Sleep tips are everywhere. A plan you can actually follow at 3 AM, when thinking clearly is the hardest thing in the world, is much harder to find.
So I wrote one down, in plain words, on one page.
This is for you if
- You wake in the night and cannot get back to sleep.
- Your mind starts racing the moment you see the time.
- You want clear steps, not another list of 30 tips.
This is not for you if
- You want a medical diagnosis or treatment. This plan is general sleep education only.
- Your sleep trouble has lasted more than a few weeks or is hurting your days. Please see your doctor as well.
Have the plan ready before tonight
Read it in five minutes today. Then the next time you wake at 3 AM, you already know your first move.
